What Are Macronutrients?

Macronutrients are the three main nutrients your body needs in large amounts: protein, carbohydrates, and fats. Each macro serves essential functions and provides energy (calories) for your body.

Protein (4 calories per gram):

  • Builds and repairs muscle tissue
  • Supports immune function
  • Helps maintain satiety

Carbohydrates (4 calories per gram):

  • Primary energy source for brain and muscles
  • Fuels high-intensity exercise
  • Supports recovery

Fats (9 calories per gram):

  • Essential for hormone production
  • Supports nutrient absorption
  • Provides sustained energy

How to Use Your Macro Targets

Step 1: Track Your Food

Use a food tracking app like MyFitnessPal, Cronometer, or
FoodNoms to log your meals and monitor your macro intake.

Step 2: Plan Your Meals

Structure your meals around your protein target first, then
add carbs and fats to meet your remaining targets.

Step 3: Adjust Based on Results

Monitor your progress for 2-3 weeks and adjust your macros
if needed based on your results and how you feel.

Step 4: Stay Consistent

Aim to hit your macro targets within 5-10g daily. Perfect
accuracy isn’t required – consistency over time matters most.

Macro Calculator Methodology

Our macro calculator uses scientifically-backed formulas to determine your personalised targets:

1. Basal Metabolic Rate (BMR)

We use an averaged approach combining two scientifically validated equations for enhanced accuracy:

Harris-Benedict Equation:

  • Men: BMR = 88.362 + (13.397 × weight(kg)) + (4.799 × height(cm)) - (5.677 × age)
  • Women: BMR = 447.593 + (9.247 × weight(kg)) + (3.098 × height(cm)) - (4.330 × age)

Mifflin-St Jeor Equation:

  • Men: BMR = (10 × weight(kg)) + (6.25 × height(cm)) - (5 × age) + 5
  • Women: BMR = (10 × weight(kg)) + (6.25 × height(cm)) - (5 × age) - 161

Final BMR = Average of both equations

This dual-formula approach provides more balanced and accurate results by combining the strengths of both equations, reducing individual formula biases and working better across different body types and populations.

2. Total Daily Energy Expenditure (TDEE)

Your BMR is multiplied by an activity factor based on your exercise and daily movement.

3. Calorie Adjustment for Goals

  • Fat Loss: 15-25% calorie deficit
  • Maintenance: TDEE calories
  • Muscle Gain: 5-15% calorie surplus

4. Macro Distribution

Protein is set based on body weight and goals, with remaining calories
split between carbs and fats based on activity level and preferences.

Our calculator provides evidence-based estimates using proven formulas. Individual results may vary based on factors like genetics, medical conditions, and metabolic efficiency. Use these targets as a starting point and adjust based on your progress.

Should I count calories or macros?

Counting macros automatically tracks calories since each macro provides a specific number of calories. Macro counting often leads to better food quality choices and improved body composition compared to calorie counting alone.

What if I can't hit my macro targets exactly?

Aim to get within 5-10g of each macro target daily. Prioritise hitting your protein target first, as this has the biggest impact on body composition and satiety.

How often should I recalculate my macros?

Recalculate your macros every 2 to 3 kilos of weight change, or if your activity level significantly changes. Otherwise, stick with the same targets for at least 4-6 weeks to assess progress.

Can I eat any food as long as I hit my macros?

While you can technically fit any food into your macros, prioritising whole, nutrient-dense foods will help you feel better, perform better, and achieve better results.

Do I need to eat the same macros every day?

Daily consistency is ideal, but weekly averages matter more than daily perfection. If you’re over on carbs one day, you can reduce them slightly the next day.
